Protein is the one nutrient almost nobody eats enough of, and the one the internet argues about the most.
Ask five sources how much protein per day you need and you get five answers. The government guideline says 0.8 g per kilo. Your gym trainer says one gram per pound. A supplement ad says you need three shakes a day. A doctor tells you too much will damage your kidneys.
They cannot all be right.

Why protein is the number that matters most
Calories decide whether you lose or gain weight. Protein decides what you lose or gain.
Two people eat the same 500-calorie deficit. One eats 60 g of protein a day, the other 130 g. Both lose 6 kg. But the low-protein one loses a meaningful chunk of that as muscle, ends up lighter with a softer shape and a lower maintenance calorie level, and regains faster. The high-protein one loses mostly fat and looks completely different at the same weight.
That is the whole argument for protein. It is not about being big. It is about the weight you lose being the weight you wanted to lose.

The per-kilo number, properly explained
Protein targets are set per kilogram of body weight, because a 50 kg person and a 95 kg person do not have the same needs.

The important thing to understand about 0.8 g/kg: that is the amount that stops you becoming deficient. It is a public health floor, in the same way that the minimum wage is not a salary target. Using total body weight breaks down at higher weights. A 120 kg person does not need 192 g of protein, because fat tissue does not have a protein requirement.

It is not wrong. It is just more than most people need.

The origin of the one-gram-per-pound rule is bodybuilding culture, where the cost of eating a bit too much protein is zero and the cost of eating too little is your livelihood. In that context, overshooting makes sense.
For you, the difference between 112 g and 154 g is roughly one extra full meal of protein a day, for a benefit that is hard to detect. If hitting 2.2 g/kg is easy for you, there is no harm in it. If it is a struggle, 1.6 is not a compromise - it is the number the research actually supports.

Soya chunks are the single most useful item on this list for vegetarians. Fifty grams dry gives 26 g of protein for 170 calories. Nothing else in an Indian kitchen comes close on both counts at once. Paneer is excellent for protein but carries real calories with it, so it works better as an addition than a base.

The anabolic window is largely a myth. The idea that you must drink a shake within thirty minutes of training or waste the session does not survive close examination. What matters far more is your total for the day.

What actually happens if you eat too much
Very high protein is not dangerous for a healthy person, but it is not free either.
- It displaces other food. Fill the plate with protein and carbs and fat get squeezed, which usually means less energy for training and less fibre.
- Calories still count. 200 g of protein is 800 calories. If that pushes you over maintenance, you gain weight - protein is not exempt.

Ten mistakes people make with protein
1. Assuming dal is a protein food. One katori is about 9 g. It is a good contributor, not a source. Three katoris of dal is still only 27 g.
2. Counting the whole cooked weight of chicken as protein. 100 g of chicken is not 100 g of protein. It is about 31 g.
3. Throwing away egg yolks. A third of the protein and most of the nutrients go in the bin.
4. Believing protein powder is required. It is convenient. It is not necessary, and it is the most expensive protein per gram you can buy.
5. Eating all the protein at dinner. Not fatal, but spreading it across three or four meals is mildly better and much easier on your appetite.

- Put protein on the plate first, then build carbs and vegetables around it. Reverse the usual order.
- Aim for 30 to 40 g per meal. Three meals at 35 g plus a 20 g snack is 125 g without any effort late in the day.
- Keep one default high-protein snack ready - curd, sprouts, boiled eggs, roasted chana. The 4 pm gap is where most days fall apart.
